Rye

Whole grain with very high fiber content and the lowest glycemic index of any grain (GI 34 — lower than oats at 55, brown rice at 68, or even quinoa at 53). One cup cooked provides 14.8g fiber (highest grain in database), 7.4g protein, 28% DV magnesium, 23% DV phosphorus, 19% DV iron. The fiber type is unique: rye contains a high proportion of arabinoxylans — a fiber that forms an exceptionally viscous gel in the gut, dramatically slowing glucose absorption.

What it does

The arabinoxylan fiber in rye is the most potent glycemic-lowering grain fiber documented. Unlike the beta-glucan in oats (which forms a gel at moderate viscosity), arabinoxylan in rye forms an extremely viscous gel that dramatically slows gastric emptying and glucose absorption. The net result: GI of 34 — making rye the lowest glycemic grain, lower than oats, quinoa, barley, or any other grain. This is the critical distinction for blood sugar management. A 2010 study found that rye bread produced significantly lower insulin responses than wheat bread with similar caloric content — the arabinoxylan was the responsible compound. The fiber at 14.8g/cup (versus 3.5g for white rice, 3.5g for whole wheat pasta) makes rye one of the highest fiber grain foods available. For cholesterol: arabinoxylan is equally effective as oat beta-glucan for LDL reduction — both fiber types bind bile acids and drive cholesterol out of circulation.

How it is cooked

Whole rye berries: soak overnight, simmer 45-60 min (or pressure cook 20 min). Use as a grain bowl base or in soups. Rye flakes: cook like oatmeal, 15-20 min. Rye flour: in baked goods, pancakes, and bread (rye bread is the traditional form). Pumpernickel bread (100% rye flour, long-fermented) is the lowest glycemic bread available.
